Sound familiar? The 11:40pm loop.

Most people who can't sleep aren't lazy or broken. Their evenings just have no off-ramp, so the same night plays out again and again.

  1. “Just one more video.”

You're in bed by 11:30 with good intentions. The phone comes too. Forty minutes pass in what feels like five.

  2. Lights off, brain on.

The screen is dark, but your mind replays the day: that email, the bills, what you said in the meeting.

  3. The alarm wins again.

Five hours of patchy sleep. Two coffees by 10am, a slump at 3pm, and tonight the loop starts over.

You don't need more willpower. You need an off-ramp. The planner builds one with you, one small step a night, so by Night 7 your evening winds down on its own.

What's inside, page by page.

24 pages, designed to print cleanly in black and white. No filler chapters, no 40-page theory. Every page asks you to do one thing.

Total: 55 minutes across the whole week

  1. 8 min

    Night 1

    Choose one bedtime

Pick a lights-out time 30 minutes earlier than now. Write it on the page and set a soft reminder 45 minutes before.

  2. 5 min

    Night 2

    Give your phone a bed

Choose a charging spot outside arm's reach. Kitchen, living room, anywhere but the pillow. Use an old-school alarm.

  3. 10 min

    Night 3

    Park your thoughts

Ten minutes at a table with a pen. Write every worry, then circle only what tomorrow-you can actually do.

  4. 6 min

    Night 4

    Dim the house at 10pm

Switch to lamps, lower the screen brightness, close the curtains. Your body reads dim light as 'nearly time'.

  5. 4 min

    Night 5

    Breathe 4-7-8

In for 4, hold for 7, out for 8. Four rounds in bed, lights off. A calm body makes a quieter mind.

  6. 12 min

    Night 6

Fix one thing in your room

Run the 12-point bedroom check and fix the easiest item tonight: a gap in the curtain, the blinking charger light, the fan speed.

  7. 10 min

    Night 7

    Write your wind-down

Put your best steps from the week into one routine, in order, with times. Stick it where you brush your teeth.

Take a peek at Night 3.

This is the spread readers mention most. Left: the worry list that empties your head before bed. Right: the sleep log you fill in each morning.

Week 1 sleep log: lights out, asleep by, woke up and a mood face for each of the seven nights. Don't check your phone to be exact.
  • A “tomorrow-me” column

Every worry gets a next step and a time. Your brain stops rehearsing it because it's been handed off.

  • Tick boxes, not essays

Three short actions per night. When the boxes are ticked, you're done. No journaling guilt.

  • A log that shows progress

Guess your times each morning. By Night 7 most readers see lights-out move 30 to 60 minutes earlier.

Made for tired people with busy evenings.

It's for you if...

  • You get into bed on time but fall asleep after midnight, most nights
  • Your phone is the last thing you see and the first thing you touch
  • You wake at 3am and your mind starts making lists
  • You've tried sleep apps and pills, and want something simpler
  • You like paper, ticking boxes and seeing progress on a page

It's not for you if...

  • You have diagnosed insomnia or sleep apnoea: a doctor's plan comes first
  • You work rotating night shifts (a shift-worker edition is in the works)
  • You want supplements. We don't sell any, and never will

We'd rather tell you now than waste your evening. Honest fit is why 9 in 10 readers finish all seven nights.

Illustration of Aina Sofea, the planner's fictional author, in a lavender headscarf holding a mug

Hi, I'm Aina. I used to sleep four hours a night.

For six years I worked night rotations as a hospital pharmacist in Ipoh. I knew the science of sleep and still lay awake until 2am on my days off.

What finally worked wasn't a gadget. It was tiny, boring steps done in the same order every evening. I retrained as a sleep health coach in 2017 and have since coached 1,400 people: nurses, new parents, students and shop owners who close at 11pm.

The planner is those sessions, boiled down to the seven steps that helped the most people, with the paperwork I hand out to every client.

What readers wrote back on Night 7.

Shared with permission. Surnames shortened.

  • “By Night 4 I was asleep by 11:30 instead of 1am. The phone bed sounds silly. It worked on the first night.”

    Hafiz R.Engineer, Cyberjaya

  • “New mum here. The 3am page is taped to my fridge. When the baby wakes me I follow it and I'm back asleep in 20 minutes, not 2 hours.”

Mei Ling T.Mother of one, Georgetown

  • “Night 3 changed my Sundays. I still do the worry list every week before school starts. Monday feels lighter.”

    Kavitha S.Teacher, Klang

  • “Printed it at the kedai fotostat near my hostel for RM2.40. Best RM2.40 I spent all semester, honestly.”

    Amirul Z.Final-year student, Kuantan

  • 24-page PDF in A4 and phone size
  • Free Bahasa Melayu edition when it's ready
  • One gentle tip every Sunday, unsubscribe in one click

Where should we send it?

The PDF lands in your inbox in about 2 minutes.

Free. No card. 1 email a week. Privacy notice

Questions, answered.

Something else on your mind? Email [email protected] and Aina's team replies within one working day.

Is the planner really free?

Yes. You pay nothing and we never ask for a card. We send it free because some readers later buy our audio pack or planner refills. Most don't, and that's fine.

What exactly will I receive?

One email with two PDFs: an A4 version for printing (24 pages) and a phone-size version for PDF note apps. After that, one short sleep tip every Sunday evening.

Can I use it without printing?

Yes. The phone-size PDF works in any PDF app that lets you write or type on a page. Many readers use a tablet and a stylus.

Is there a Bahasa Melayu version?

The planner is in English today. A full Bahasa Melayu edition is being translated now and will go out to everyone on the list in November, at no cost.

Will this fix my insomnia?

It's a habit planner, not treatment. It helps with everyday poor sleep. If you snore loudly, stop breathing at night or sleep badly for more than three weeks, page 24 explains when to see a doctor.

How do you use my name and email?

Only to send the planner and the weekly tip. We never sell or share your details. Each email has a one-click unsubscribe, and you can ask us to delete your data any time under the PDPA.

Can I share it with a friend?

Please do. Send them this page instead of the PDF so they get the phone-size version and the Bahasa Melayu edition when it's ready.
